The First 8 Weeks of Strength Training: What Changes When a Runner Starts Lifting

Most runners judge the first eight weeks of strength training by how heavy the bar feels. That's roughly the wrong instrument for the job.

Somewhere around week two or three of a new strength training programme for runners, the squat still feels hard. The number on the bar has gone up almost every session, because that's how novice linear progression works: add weight, complete the sets, add weight again next time. But the effort required to move it hasn't dropped off the way a lot of beginners expect. That's not a sign the programme is failing. It's closer to a coordination problem being solved than a strength problem being solved, at least for now.

The weight goes up before the muscle does

The Big Four lifts in the 2-Day Protocol, the barbell back squat, deadlift, overhead press and bench press, are set up so a genuine beginner adds a small amount of weight almost every session. That's the mechanism behind novice linear progression, and it tends to work reliably for someone with no barbell training history, regardless of their running background. But the bar going up and the underlying strength going up are probably not the same clock.

A study published in April 2026 in PLOS ONE followed eleven previously untrained men through six weeks of back squat training, three sessions a week, five sets of ten reps at 75% of one-rep max, with testing every two weeks. Peak force and peak rate of force development only became statistically significant after the full six weeks. At the two-week and four-week checkpoints, neither had moved in a way the researchers could reliably detect. What had changed earlier was how the muscles were being coordinated, not how hard they could ultimately pull. Activation patterns in the quadriceps shifted by week four, which the researchers described as a more efficient distribution of neural drive across a multi-joint lift, alongside changing coordination between muscles that cross the knee and ankle.

None of that shows up as a number on a whiteboard. It shows up as a lift that gets heavier on paper while still feeling, in the body, roughly as hard as it did a few weeks earlier.

What that looks like for an actual runner

A masters marathoner I've coached through this stretch, details changed here, was about five weeks into her first 2-Day Protocol block when she raised it directly: the squat had gone up every session as programmed, but it still felt heavy, and she'd expected by now to feel it getting easier the way a running adaptation usually announces itself, a pace that used to feel hard settling into something closer to comfortable.

Running fitness tends to telegraph itself that way, gradually, through feel. Early strength training doesn't appear to work on the same schedule. What was actually happening, closer to the underlying physiology than to her expectation, was that her nervous system was still learning to recruit and sequence the same handful of muscles more efficiently under a loaded bar, a process that seems to run its course over roughly six to eight weeks before it hands off to something closer to genuine tissue-level strength gain. The bar felt heavy because the job in week five wasn't yet about being stronger. It was about getting more efficient at expressing the strength she already had.

What the first 8 weeks of strength training are actually for

If the early weeks aren't primarily about visible strength gain, they're doing something arguably more useful for a runner: grooving four movement patterns reliably enough that the 72-hour spacing between sessions and the running load stacked around them stop competing for the same recovery. That's less exciting to track than a personal best, but it's roughly the foundation the later chapters of a runner's strength training, the point where progress genuinely stalls and has to be managed rather than assumed, will eventually be built on.

It also gives the scientist-subject mindset something honest to measure in the meantime. Bar weight and reps completed are observable. How "strong" a lift feels is not a reliable instrument yet, particularly in these first two months, so tracking the numbers rather than the sensation tends to keep a beginner from concluding, wrongly, that the programme isn't working. Running-specific payoff, the kind that shows up as steadier form late in a long run or a smaller fade over the final ten kilometres, appears to take longer than eight weeks to surface in most runners. The first eight weeks are closer to laying the wiring than switching on the light.

The bar getting heavier in week two says less than it looks like it says. What it's actually measuring, for those first two months, is how quickly the nervous system learns the lift, not how strong the runner has become.
